What Is DOMS?
DOMS is muscle pain and stiffness that peaks 24–72 hours after exercise, particularly novel exercise or exercise you are unaccustomed to. It is associated with eccentric muscle contractions (the lowering phase of a lift) and is thought to result from micro-damage to muscle fibres and the subsequent inflammatory repair response — not lactic acid, as was once believed.
Does DOMS Mean Your Workout Was Effective?
No. Soreness is an indicator of novelty and muscle damage — not of training quality or effectiveness. Athletes who train consistently often experience little or no DOMS even after hard sessions, because their muscles have adapted to similar stimuli. Chasing soreness as a measure of workout quality is a mistake that leads to constantly switching programmes and never adapting.
The Repeated Bout Effect
The repeated bout effect is the phenomenon whereby DOMS diminishes significantly after the second and subsequent exposures to the same exercise. This is why the first week of a new programme almost always produces the most soreness. Consistent training greatly reduces DOMS over time — a sign of adaptation, not a problem.
How to Recover from DOMS Faster
- Light movement: Easy walks, cycling, or swimming increase blood flow and reduce soreness without adding fatigue
- Adequate protein: Muscle repair requires amino acids — maintain protein intake even on sore days
- Sleep: The bulk of muscle protein synthesis occurs during sleep — prioritise 7–9 hours
- Cold water immersion: Mixed evidence, but many athletes find it reduces acute soreness
- Massage or foam rolling: Temporarily reduces perceived soreness, though does not speed underlying repair
Should You Train Through DOMS?
Mild to moderate DOMS: yes — training through it is safe and does not impair muscle repair. Severe DOMS (unable to walk normally or perform movements through range): reduce intensity, modify exercises, or take a rest day. The goal of managing DOMS is to maintain training consistency, not to avoid all discomfort.

Is DOMS a sign of muscle growth?
Indirectly — muscle damage is one stimulus for growth. But the absence of soreness does not mean you are not growing. Experienced lifters build substantial muscle with no soreness at all. Focus on performance progression, not soreness.
How long does DOMS last?
Typically 24–72 hours, peaking around 48 hours after exercise. In very unaccustomed cases (first time squatting, first week back after a break), it can last up to 5 days. If soreness persists beyond 7 days, you may have trained too hard too soon — reduce volume next session.
Why does DOMS seem worse in legs than upper body?
Leg exercises — particularly squats, lunges, and deadlifts — involve large muscles and significant eccentric loading. The sheer mass of tissue involved and the demands of walking and daily activity (which constantly stimulates sore muscles) makes lower-body DOMS more pronounced and functionally limiting.
