Water and Hydration for Athletes: How Much Do You Actually Need?

Hydration is one of the simplest performance variables to optimise — and one of the most neglected. Even mild dehydration (1–2% of bodyweight) measurably impairs strength, endurance, focus, and recovery. Here is what the science shows about optimal hydration for training.

Why Hydration Matters for Training

Water performs critical functions in athletic performance: it regulates body temperature through sweating, transports nutrients to working muscles, lubricates joints, removes metabolic waste products, and maintains blood volume (which affects cardiac output and oxygen delivery). A 2% reduction in bodyweight from fluid loss can reduce strength output by 5–10% and aerobic capacity by significantly more. Cognitive function also declines measurably at 1–2% dehydration — affecting focus, decision-making, and effort perception.

How Much Water Do You Actually Need?

The “8 glasses per day” rule is not evidence-based — it ignores body size, activity level, climate, and individual variation. A more useful framework:

  • Sedentary adults: 2–2.5 litres per day from all sources (including food)
  • Active individuals: 3–4 litres per day baseline, plus replacement of sweat losses
  • During training: 400–800ml per hour of exercise (more in heat)
  • Rule of thumb: Your urine should be pale yellow. Dark yellow = dehydrated. Clear = overhydrated (less common but possible)

Electrolytes: More Than Just Water

Sweat contains not just water but electrolytes — sodium, potassium, magnesium, and chloride. In sessions lasting less than 60 minutes, water alone is sufficient. For sessions over 60–90 minutes, particularly in hot or humid conditions, electrolyte replacement becomes important. Options: sports drinks (high sugar, convenient), electrolyte tablets (lower sugar, more controlled), or simply adding a pinch of salt to water alongside potassium-rich foods post-training.

Hydration and Recovery

Post-training rehydration is as important as during-training hydration. After a session involving significant sweating, drink 1.2–1.5× the fluid lost (weigh yourself before and after training in consistent conditions — each kilogram lost ≈ 1 litre of sweat). Milk is an effective post-training rehydration drink due to its combination of protein, carbohydrates, sodium, and fluid — more effective than water alone for rehydration. Practical Hydration Strategies

  • Start training well-hydrated — drink 400–600ml of water in the 2 hours before training
  • Drink 200–400ml every 15–20 minutes during sessions over 45 minutes
  • Keep a water bottle visible on your desk — out of sight means out of mind
  • Start each morning with 300–500ml of water before caffeine — you have been without fluid for 7–9 hours
  • Check urine colour midday — dark yellow indicates you are behind on hydration for the day

Does coffee count toward daily fluid intake?

Yes. Despite caffeine being a mild diuretic, research shows that regular coffee drinkers experience no net dehydration from moderate coffee consumption (up to 4 cups per day) — the fluid content offsets the mild diuretic effect. Coffee counts toward your daily fluid intake, though water remains the primary hydration source.

Can you drink too much water?

Yes — hyponatraemia (low blood sodium from drinking too much water) is a real risk for endurance athletes who drink excessive plain water over long events. In normal training contexts this is rare but can occur if consuming 2+ litres per hour for extended periods. For most gym training sessions, this is not a concern.

Does hydration affect muscle growth?

Yes, indirectly. Muscle cells are approximately 75% water. Dehydrated muscle tissue cannot perform or recover optimally — reducing the training stimulus quality and impairing protein synthesis. Creatine (which increases intramuscular water content) partially works by this mechanism. Adequate hydration is a basic prerequisite for maximising the muscle building response to training.
