The Truth About Cardio and Muscle Loss: What the Science Says
Few topics in fitness generate more fear and misinformation than cardio and its effect on muscle. “Cardio kills gains” is a common refrain in lifting communities — but is it true? The answer is nuanced, and understanding it will help you use cardio strategically without sacrificing your hard-earned muscle.
Does Cardio Actually Cause Muscle Loss?
Cardio itself doesn’t directly cause muscle loss. Muscle loss occurs when you’re in a sustained caloric deficit without adequate protein intake, or when you’re doing excessive volumes of cardio that interfere with recovery from resistance training. Moderate, well-timed cardio is not only compatible with muscle retention — research shows it can support it through improved cardiovascular efficiency and recovery capacity.
The Interference Effect: When Cardio Does Hurt Gains
The “interference effect” is a real phenomenon where excessive endurance training can blunt anabolic signalling from resistance training. This occurs primarily when:

Best Types of Cardio for Muscle Retention
Low-Intensity Steady State (LISS)
Walking, cycling, or light jogging at 50–65% max heart rate. Low recovery cost, minimal interference with strength training, and excellent for fat oxidation. Ideal for adding cardio without risking muscle loss.
Zone 2 Training
Structured Zone 2 cardio at conversational pace improves mitochondrial density and metabolic health with very low interference. This is the preferred cardio modality for most strength athletes.
HIIT (Use Sparingly)
High-intensity interval training creates a significant recovery demand that competes with resistance training. Use 1 session per week maximum if you’re prioritising muscle building, and schedule it away from heavy lifting days.
Nutrition: The Real Variable
The biggest predictor of muscle loss during cardio is nutrition — specifically protein intake and caloric balance.
