A shoulder-width or slightly narrower grip allows greater scapular depression at the bottom and more complete lat engagement through the full range. Supinated (underhand) chin-ups reduce the mechanical disadvantage of the biceps and are statistically easier for beginners, making them a legitimate stepping stone rather than a lesser variation. Neutral grip — palms facing each other — places the shoulder in the most biomechanically favourable position and is particularly valuable for anyone with a history of shoulder impingement.

Scapular Pull-Ups: The Missing Foundation
One of the most overlooked reasons people stall on pull-ups is a failure to initiate the movement correctly. A pull-up should begin with scapular depression and retraction — pulling the shoulder blades down and back — before the elbows ever flex. Skipping this step places excessive load on the passive structures of the shoulder and eliminates the powerful contribution of the lower trapezius and serratus anterior. Scapular pull-ups teach this pattern directly. Hang from the bar with arms fully extended, then pull your shoulder blades downward without bending your elbows, elevating your body an inch or two. Return under control. That is one rep.
Perform two to three sets of eight to twelve scapular pull-ups before every pulling session during the first four weeks. This is not a warm-up filler — it is specific motor pattern reinforcement. Athletes who master this foundation consistently report that their first unassisted pull-up feels significantly more controlled than those who skipped it entirely.

- Dead hangs: Improve grip endurance and shoulder joint integrity simultaneously. Accumulate sixty to ninety seconds across two to three sets per session.
Do not neglect these in favour of more bar time. Structural balance built through accessory work is what allows you to keep increasing reps without injury.
Common Technique Errors That Cap Your Progress
Technical breakdowns do not just reduce efficiency — they actively prevent you from reaching higher rep counts and increase injury risk over time. Address these before they become ingrained habits.
- Shrugging the shoulders at the top: Indicates failure to depress the scapulae. Pull shoulder blades down hard as you approach the bar.
- Half-range of motion: Stopping short of full elbow extension at the bottom removes the stretch reflex and reduces total muscle recruitment. Always reach a dead hang between reps.
- Excessive kipping: Momentum masks weakness. Build strict strength first; kipping is a specialist skill for conditioning, not a shortcut to rep counts.
- Forward head position: Pack your chin back, keep the neck neutral. Craning upward compresses cervical structures and signals poor core bracing.
- Holding breath: Exhale on the way up, inhale on the way down. Consistent breathing improves tension management and rep-to-rep consistency.

Why Pull-Ups Are Worth Mastering
Pull-ups train the lats, biceps, rear delts, rhomboids, and core under a significant range of motion with your full bodyweight. As your bodyweight increases with muscle gain, the exercise automatically scales. No lat pulldown machine comes close to the proprioceptive challenge and functional strength of a true bodyweight pull-up.
Why Most People Cannot Do Pull-Ups
The two limiting factors are almost always: insufficient lat and bicep strength relative to bodyweight, and poor scapular control. Most beginners also do not practice the movement — they avoid it. Progressive practice is the solution to both.
Phase 1: Building Foundation (Weeks 1–2)
Dead Hangs

Scapular Pull-Ups
Hang from the bar, then depress and retract your shoulder blades without bending your elbows — you will rise a few centimetres. 3 sets of 10 reps. This teaches the shoulder blade movement needed for a full pull-up and prevents shoulder injury.
Lat Pulldowns
3 sets of 10–12 reps with a weight that allows good form. This directly trains the pulling muscles with a manageable load and builds the strength you need for bodyweight work.
Phase 2: Assisted Pull-Ups (Weeks 3–5)
Band-Assisted Pull-Ups
Loop a resistance band over the bar and place your knee in it. The band reduces effective bodyweight. Start with a heavy band and progressively use lighter bands as you get stronger. Aim for 3 sets of 5–8 reps.
Negative Pull-Ups
Jump or step to the top position (chin over bar) and lower yourself as slowly as possible. 3–5 second descent. 3 sets of 5 reps. Eccentric training is highly effective for building pulling strength rapidly.
Phase 3: First Unassisted Pull-Ups (Weeks 6–8)
Attempt unassisted pull-ups with a dead hang start. Even if you can only do 1–2, do them first in your session before fatigue sets in. Add 1 rep to your maximum set each week. Apply progressive overload — track every session with a workout log.
