
Training injuries are not failures — they are an inevitable part of a long lifting career, particularly for those who train consistently and progressively. What separates lifters who bounce back quickly from those who suffer extended setbacks is largely how they manage the injury. Here is a practical framework for recovery.

The Immediate Response: POLICE vs RICE
The old RICE protocol (Rest, Ice, Compression, Elevation) has been replaced by the more nuanced POLICE framework: Protection, Optimal Loading, Ice, Compression, Elevation. The critical difference is “Optimal Loading” — complete rest delays recovery. Controlled movement within pain-free range accelerates tissue healing by stimulating blood flow and collagen remodelling. Rest the injured area only for the first 24–72 hours, then begin graduated movement.
The Phases of Injury Recovery
Phase 1: Acute (Days 1–3)
Goals: reduce pain, protect from further damage, maintain circulation. Actions: protect the area from re-injury, apply ice (15–20 minutes, several times per day), gentle pain-free movement, elevate if swollen. Maintain all training that does not involve the injured area — an upper body injury does not mean stopping lower body training, and vice versa.
Phase 2: Subacute (Days 4–14)
Goals: restore pain-free range of motion, begin loading. Actions: graduated movement into the painful range — stop at the pain threshold, do not push through. Gentle exercise increases blood flow and stimulates tissue remodelling. Pain-free loading with light resistance can begin during this phase for most muscle and tendon injuries.
Phase 3: Rehabilitation (Weeks 2–6+)
Goals: restore full strength, range of motion, and function. Actions: progressive loading of the injured tissue — gradually increasing load, range of motion, and speed of movement. This is not comfortable, but progressive loading (not rest) is what produces full recovery for most musculoskeletal injuries. Work with a physiotherapist to programme this phase appropriately.
Phase 4: Return to Full Training
Return when: pain is absent throughout full range of motion under the intended load; strength in the injured area is within 10% of the uninjured side; movement patterns are mechanically sound. Do not rush this — returning too early is the primary cause of reinjury.
Training Around Injuries
For most injuries, significant training is still possible. A knee injury does not stop upper body training. A shoulder injury does not stop lower body work. Maintaining as much training as possible preserves muscle mass, fitness, and importantly — the training habit.

For any injury involving a joint, sharp or severe pain, numbness or tingling, or pain that does not improve after 5–7 days — yes. Early physiotherapy intervention dramatically reduces recovery time and prevents the development of compensatory movement patterns that cause secondary injuries. Do not wait for an injury to become chronic before seeking professional help.
How do I know when I can return to heavy training?
Criteria: full pain-free range of motion, strength within 90% of the uninjured side, and no increase in pain or swelling during or after testing the movement. Your physiotherapist can assess these criteria objectively. Self-assessment tends to be too optimistic or too cautious — professional guidance is valuable here.
Will I lose all my gains while injured?
No. For injuries requiring 2–4 weeks of reduced training: muscle loss is minimal (1–2 weeks of inactivity loses little measurable muscle). For longer injuries: train everything you can, maintain protein intake (see protein guide), and remember that strength and muscle return faster when you resume training than they were built originally.
